Why You Bonk on Long Runs (And Why It Is Usually Not Your Fitness)

Last year an athlete named Chris came to me training about ten hours a week.

He was not skipping workouts. He was consistent. He was doing everything his training plan asked of him, week after week, without complaint.

But every Sunday, the same thing happened.

During his long run, he would completely fall apart. His pace would slow. His legs would feel heavy. His energy would tank, and the last few miles turned into frustration.

He told me, "Joe, I just don't think I'm fit enough."

I looked at his training and I saw something different. Fitness was not the problem. Fueling was.

I did not overhaul his plan. I added some real life structure to what he was already doing, and I did not ask him to train more. We simply changed how he fueled his training and his recovery, using what I call the Performance Fuel System.

Within a few weeks his long runs felt completely different. He stopped fading late in workouts. He recovered better between sessions. He started training with confidence instead of quietly wondering whether he was doing enough.

He went on to qualify for Boston and finished his first 70.3 Ironman.

Same athlete, same hours, different fueling strategy and a plan that fit around his life.

Most endurance athletes do not have a fitness problem

How many times have you finished a workout thinking, "maybe I'm just not fit enough"?

After coaching hundreds of runners and triathletes, here is what I keep finding. Most of them are getting the volume. They are showing up. They are putting in the hours that the plan asks for.

The problem is somewhere else, in one of the other pillars that actually holds performance together. Strength, recovery, mindset and more often than any of those, fueling.

Training is only the request. Fueling is what lets your body say yes to it.

The real problem: your training changes, your plate does not

Think about your last seven days.

Monday might have been a thirty minute recovery run. Tuesday was intervals. Wednesday was an easy spin. Saturday was three hours on the bike or twenty miles running.

Those days are wildly different. The energy cost of a thirty minute shakeout and a three hour ride are not remotely in the same conversation.

Now think about what you ate on each of those days.

For a lot of athletes, it is close to identical. Same breakfast, lunch and same portions. Training load swings all week and food intake runs flat straight through the middle of it.

That gap between what the day demanded and what you gave it is where bonking lives. It is also where poor recovery, nagging little injuries and stalled progress happen.

Your training is already periodized. Your fueling probably is not.

What is actually happening when you hit the wall

Your body stores carbohydrate as glycogen in your muscles and liver, and that glycogen is the dominant fuel source for anything intense.

As exercise intensity climbs, your reliance on carbohydrate climbs with it and your energy from fat drops. At easy efforts you burn a healthy mix. At threshold and above, carbohydrate is carrying the load.

Glycogen is also finite. As those stores run down, you fatigue, your pace slips and your decision making gets fuzzy. In endurance sport we call that hitting the wall or bonking.

Chris was not unfit at mile fifteen. He was empty at mile fifteen. Those look identical from the inside, which is exactly why so many athletes misdiagnose it and respond by training harder.

Carb periodization: the traffic light system

Here is the system I hand every athlete I work with, because it is simple enough to actually use on a Tuesday when work ran long and the kids need dinner.

Three types of days. Three levels of fuel. That is the whole thing.

Green days: your highest fuel days

These are training or racing sessions lasting roughly 90 minutes to three hours and over. Interval work. Long runs and long rides. Race simulation. Back to back hard days.

Target roughly 2.5 to 4 grams of carbohydrate per pound of body weight across the day.

Around the session itself, ease off the high fat foods, lean on grains and starches, and keep fiber lower so everything digests without a fight.

Yellow days: your moderate fuel days

Up to about an hour of moderate to high intensity work. Steady aerobic runs. Easy to moderate rides. Strength sessions. Technique and skill work.

Target roughly 1.5 to 2.5 grams of carbohydrate per pound of body weight.

Balanced plates. Keep the carbohydrate concentrated in the meals and snacks around training, and pull it back in the snacks and meals that sit far away from training.

Red days: your lowest carb days

Rest, recovery, mobility, walking, very easy spins.

Target roughly 1 to 1.5 grams of carbohydrate per pound of body weight.

Lower the carbohydrate, particularly the simple sources. Keep protein high eat more fruits and vegetables. And to be clear, a red day is not a diet day. It is a day where the demand is lower, so the fuel follows.

Notice what this system never asks you to do. It never asks you to cut carbs. It asks you to place them where they do the most work.

How to build the plate: the Performance Meal Wheel

Once you know what color the day is, the plate becomes easy.

Every plate gets three things. Recovery foods, which are your proteins and healthy fats, so poultry, fish, eggs, dairy, beans, nuts and seeds. Support foods, which are your fruits and vegetables, and you want a lot of them, aiming for seven or more portions a day. Fuel, which is your carbohydrate, so rice, potatoes, pasta, oats, bread, quinoa and fruit.

Hydration is always prioritized every day.

The three groups never change. Only the proportions move.

On a red day, fuel shrinks and support foods expand while protein holds steady. On a yellow day, it evens out and more grains and starches show up around your session. On a green day, fuel can take up to half the plate in the meals before and after training.

Same wheel. Three settings. Nothing is banned and nothing is eliminated.

How many carbs per hour during a run or ride

This is the question I get more than any other, so here is the starting point I give athletes.

Recovery nutrition is where the work actually sticks

You do not get stronger during training. You get stronger from recovering.

Within the first hour after a hard session, aim for roughly 0.25 to 0.68 grams of carbohydrate per pound of body weight, somewhere in the range of 20 to 40 grams of protein, and about 23-32 ounces of fluid. That will help start your recovery

Then a balanced meal two to three hours later, built on the meal wheel.

If eating right after a hard effort is difficult, and for a lot of athletes it is, drink it instead. A smoothie a shake even a tall glass of chocolate milk is far easier on the stomach and does the same job.

This is the half almost everyone skips, and it is the half that decides whether tomorrow's session is any good.

What a real training week looks like

Here is how it comes together across seven days.

Three questions to ask before every workout

You do not need to track anything to make this work. You need ten seconds and three questions.

How hard is this session? Intensity drives how much carbohydrate you need.

How long is it? Duration drives whether you fuel during the session at all.

What is the goal? A key session gets fueled properly. An easy shakeout does not need the same treatment.

Answer those three, pick your color, and fuel accordingly.

The goal is not to eat less. The goal is not to eat more. The goal is to eat the right amount on the right day.

What changed for Chris

The reason Chris got to Boston was not that he found a secret. He did not add hours. He did not buy a better watch he changed his plan and got a coach.

He stopped guessing.

He matched his fuel to his training, he took recovery seriously, and the fitness he had already built finally had something to run on. The long runs that used to break him at mile fifteen turned into the sessions that made him faster.

That is usually the whole story. Most athletes I meet are not under-training they are under-fueled, and they have been reading the symptoms as a fitness problem for years.
